The tinned fish aisle finally got cool again. And if i’m being honest, it was never uncool in my book. And because of that, sardines, mackerel, and wild salmon are showing up on charcuterie boards, in viral TikTok lunches, and in the routines of people who quietly hit their omega-3 targets without a fish-oil capsule in sight. However, the three are not interchangeable. Specifically, each one wins a different category — nutritionally, environmentally, and on the actual sodium and mercury numbers that matter when you’re eating them four times a week.

A head-to-head on the numbers that matter
Here is the nutrient-by-nutrient comparison for an average serving of each tinned fish. Brands vary, so think of these as midpoints, not exact figures for any specific can on your shelf.

Sardines: the cheapest omega-3 win on the shelf
Sardines are small — usually Sardinella or Sardina pilchardus — and that is precisely why they are nutritionally efficient. Specifically, short-lived fish at the bottom of the marine food chain accumulate the least mercury and PCBs. Furthermore, they concentrate omega-3s, calcium (from the soft edible bones), vitamin B12, and selenium in a single 3.75-ounce can.
Per dollar spent, no other animal-protein source delivers as much EPA and DHA. For instance, a $3 can of Wild Planet sardines provides roughly 1,500 mg of EPA+DHA — about three times what a typical fish oil capsule delivers, plus 22 g of complete protein and a quarter of the daily calcium target. That makes sardines a natural fit for the under-$20 biohack list we publish for clients on a budget.
Skin-and-bones-in versions are the calcium win. By contrast, skinless and boneless versions drop calcium dramatically (most of the calcium is in the soft bones). Try one of the bone-in versions in olive oil first — the bones are imperceptible.
Worth knowing: sardines are particularly rich in purines. Therefore, people with gout or active hyperuricemia should moderate intake. For most healthy adults, the omega-3 benefit outweighs the purine concern.
Mackerel: the omega-3 heavyweight (with one species to avoid)
Atlantic mackerel and Spanish mackerel are mostly small, fast-growing pelagic species. Additionally, they come in around 2,200 mg of EPA+DHA per 4-ounce can — the highest of the three by absolute volume. Notably, they also deliver about 400 IU of vitamin D and 16 mcg of vitamin B12 per serving, both meaningful daily contributions.
The catch is that “mackerel” covers several species with very different mercury profiles. For instance, Atlantic mackerel (Scomber scombrus) and Pacific chub mackerel (Scomber japonicus) are low-mercury and EPA/FDA-cleared for frequent consumption, including during pregnancy. By contrast, king mackerel (Scomberomorus cavalla) is on the FDA’s high-mercury “avoid” list and should not be a regular pantry item.
Meanwhile, the taste of tinned mackerel is more assertive than sardines or salmon. Therefore, it works particularly well in tomato sauce or olive-oil-and-lemon preparations where the fish flavor is balanced by acid.
Tinned wild salmon: the mildest entry point
Canned wild salmon, particularly Alaskan sockeye and pink salmon, is the easiest tinned fish to introduce to a household. The flavor is milder, the flesh is meatier, and the form factor handles well in salads, patties, or as a topping for whole-grain toast.
Importantly, wild Alaskan salmon brings the highest vitamin D content of the three — around 570 IU per 5-ounce can, which closes a meaningful chunk of the daily target in a single serving. The omega-3 content is real but lower than mackerel: roughly 1,300 mg EPA+DHA.
One distinction to make: wild-caught vs farmed. Farmed Atlantic salmon (the most common fresh salmon in U.S. groceries) is rarely tinned. Therefore, most canned salmon is wild Alaskan by default, which is the lower-PCB, lower-color-additive, more-sustainable option. For pantry, default to wild Alaskan pink or sockeye.
Also worth noting: the bones in canned salmon are soft and edible, just like sardines. As a result, they deliver about 240 mg of calcium per can — another reason to choose the bone-in version even if the texture is slightly different. Mercury, PCBs, and the questions that come up most
For pregnant or breastfeeding women, children, and people with kidney conditions, mercury exposure deserves a real second look. The FDA-EPA joint advisory categorizes seafood into “best choices,” “good choices,” and “avoid” based on average mercury concentration. All three of the fish in this article fall in the “best choices” category, with one exception:
- Sardines — best choices, eat 2–3 times per week
- Atlantic mackerel and Pacific chub mackerel — best choices, eat 2–3 times per week
- King mackerel and Spanish mackerel — avoid (king) or limit (Spanish — moderate mercury)
- Wild Alaskan salmon — best choices, eat 2–3 times per week
PCBs (polychlorinated biphenyls) are a related concern that gets less coverage. Levels in wild salmon are well below FDA action limits but generally higher than in sardines or mackerel because salmon are larger and longer-lived. Choosing wild Alaskan over farmed Atlantic substantially reduces the PCB load.
Sodium and BPA: the modifiable downsides
Tinned fish is naturally low-mercury but typically high-sodium, with the salt added during processing rather than coming from the fish itself. Specifically, a can of conventional sardines or mackerel can deliver 480–640 mg of sodium — up to 25% of the daily recommended limit. Two paths around it: buy “no salt added” versions (now widely available) or rinse the fish in a colander before eating, which drops sodium by 30–40 percent. Sodium load also matters for anyone working on stress and cortisol management — sodium-driven water retention can mask real progress.
By contrast, BPA in can linings is the other tractable issue. Most reputable tinned-fish brands now use BPA-NI linings or glass containers. For example, brands worth knowing for BPA-free packaging include Wild Planet (BPA-NI epoxy), Patagonia Provisions, Bela (Portugal), and Vital Choice. However, most conventional grocery-aisle brands still use BPA-lined cans — check the brand’s site if it’s not stated on the label.
Sustainability: where it matters most
All three categories have credibly sustainable sources, but the labels matter. Look for either Marine Stewardship Council (MSC) certification or transparent fishery sourcing on the can.
- Sardines — Portuguese, Spanish, and Moroccan sardines are typically well-managed. Wild Planet, Bela, and Matiz are reliably MSC-certified or equivalent.
- Mackerel — Atlantic mackerel from the Northeast Atlantic has had stock-management issues historically; check for MSC certification on the can. Pacific chub mackerel is generally well-managed.
- Salmon — Wild Alaskan salmon is one of the best-managed fisheries in the world (Alaska’s constitution mandates sustainable fishing). Look for “Wild Alaskan” or “MSC-certified Alaska” on the label.
The brands worth keeping in your pantry
The differences between brands are larger than the differences between fish species, particularly on sourcing transparency, sodium levels, and can-lining quality. The picks below are what I recommend to clients and stock myself.
Sardines:
- Wild Planet Wild Sardines in Olive Oil — the workhorse pick. MSC-certified, BPA-NI lining, ~$3 per can.
- Bela Sardines (Portugal) — richer flavor, classic Portuguese style, slightly higher price point.
- Matiz Sardinas en Aceite de Oliva — Spanish-style, smaller fish, premium tier.
Mackerel:
- Wild Planet Wild Mackerel — Pacific chub mackerel, BPA-NI, lowest-mercury option in this category.
- Patagonia Provisions Mackerel — selectively sourced, traceable, premium pricing.
Canned wild salmon:

A weekly rotation that actually hits omega-3 targets
The American Heart Association recommends two seafood servings per week. Patients who hit their EPA+DHA targets are usually rotating, not specializing. Below is the rotation I write into meal plans for clients who want measurable omega-3 intake without taking fish oil.

Reader questions on pregnancy, kids, and the fishy-taste issue
Are tinned sardines safe during pregnancy? Yes. The FDA-EPA advisory specifically calls out sardines as a “best choice” for pregnant and breastfeeding women, 2–3 servings per week. The same applies to Atlantic mackerel and wild Alaskan salmon. Avoid king mackerel and high-mercury species like swordfish, tilefish, and bigeye tuna.
Can kids eat tinned fish regularly? Yes — in age-appropriate amounts. The FDA recommends 1–2 servings per week for kids ages 2–11, scaled to body size. Sardines and salmon are typically the easier entry points; mackerel’s stronger flavor is harder for younger palates.
I can’t get past the fishy taste. Suggestions? Three reliable moves: (1) drain the oil completely and rinse briefly, (2) pair with acid — lemon, vinegar, mustard, capers — which neutralizes the fish-forward note, (3) start with milder species (Pacific pink salmon, skinless boneless sardines) before progressing to mackerel.
Are these higher-omega-3 than fish oil capsules? Yes, by a wide margin. A typical fish-oil capsule provides 300–500 mg of EPA+DHA. A single can of mackerel delivers 4–7 capsules’ worth in one serving, plus the protein, calcium, B12, and vitamin D that capsules lack.
What about tuna? Light tuna (skipjack) is low-mercury and a fine choice 2–3 times per week. However, albacore (“white”) tuna has roughly three times the mercury of skipjack — limit to once weekly. Bigeye and yellowfin are higher still. Overall, the three fish in this article are nutritionally denser per dollar than even light tuna, but tuna remains a reasonable supporting cast.

For most healthy adults trying to hit omega-3 targets without supplements, the answer is to keep all three in rotation rather than picking a winner. Sardines for the everyday lunch (cheapest, most efficient). Wild salmon for the easier-on-the-palate salad. Mackerel for the once-a-week dinner where the higher omega-3 dose lands in a meal you actually look forward to. Add a bottle of olive oil, a lemon, and a jar of capers, and the entire weekly omega-3 target becomes a $12 grocery line. That is the genuinely useful version of “eat more fish” — not “go buy a $40 fish-oil supplement,” but “keep three good cans on the shelf and rotate them.”
